These Advanced Stretching Techniques Can Actually Make You More Flexible by Beth Skwarecki

 Stretching really can make you more flexible, but your progress will often seem slow. As I've previously explained, there are really two results of stretching. We usually think about gaining flexibility in the long term, but you can also unlock a dramatic amount of short-term flexibility if you know how. Today I'll show you a few techniques that work surprisingly quickly and well, known as "PNF" or "PAILS and RAILS."

But before we get into that, I just want to be clear that flexibility is not a contest and definitely not a race. I think about stretching in the same way as strength training or any other fitness pursuit. If somebody wants the most “optimal” strength training routine, I would tell them not to overthink it, just get into a habit, and be consistent. It’s not a good idea to get too excited about any one method or guru that claims to have all the answers; chances are they don’t. The same applies to stretching.

And there are a lot of gurus in the stretching world. Many of them stand to benefit from making flexibility sound complicated (because then you need their programs to guide you). That doesn’t mean their techniques are bad or wrong, but they may not actually be special. Here's a breakdown of what makes some stretches more "advanced" than others. 

The difference between active, static, and other types of stretching

You would think there are only one or two ways of stretching. But there are, in fact, many—and the proponents of each will argue that their way is best. The definitions of each aren’t always agreed upon, which makes for yet more arguments. So I’ll give you a rundown of some of the most commonly used terms, and what to know about them.

  • Static stretching is when you hold a stretch for a while (say, 10 seconds or more).

  • Dynamic stretching is when you move into and out of a stretch, or you can think of it as actively moving through a range of motion. This is done as an active stretch; for example, kicking or raising your leg as you run.

  • Passive stretching is when you place your body part into a stretched position. You might use props, gravity, immovable objects (like the floor), and/or a partner to get into the position.

  • Loaded stretching is when you use a weight or force to pull yourself further into a stretch (for example, holding a dumbbell while bending forward as if to touch your toes). For safety, you should make sure the weight isn't too heavy and that you are always in control of it.

  • Ballistic stretching is when you bounce into a stretch, temporarily forcing your body into a more stretched position than you could achieve passively or actively. Many of us were taught never to do this; in reality, it's safe when done properly, but probably isn't the most beginner-friendly.

  • Active stretching is when you use your own muscles to get into position to stretch: for example, standing on one leg and lifting the other. You’re contracting the muscles opposite the ones you are trying to stretch.

  • Isometric stretching is when you contract the same muscles you are trying to stretch.          

    If you try to figure out which type of stretching is “best,” you’ll go down a deep, deep rabbit hole. Before trying PNF stretching, I spent a lot of time on contortionists’ blogs and the depths of Google Scholar, and I can’t promise that I’ve figured it all out. There seem to be advantages to each type of stretching (even ballistic), and most people who train for flexibility use more than one type.

    How to do PNF or “PAILs and RAILs” stretching

    When I first tried these techniques, I wanted to stick to common sense instead of finding what’s most optimal. I cracked open the textbook I used when studying for my personal training certification. It explains an “advanced” type of stretching called PNF, for proprioceptive neuromuscular facilitation. This is one I’ve often read about, but rarely seen in the wild.

    The technique I tried is the one that’s supposed to be the most effective but also not for beginners. (Did I let that stop me? No.) It’s called “hold-relax with agonist contraction.” And man, it really works. If you want to try this at home, I would advise you to read up a bit first, and to make sure the stretches and the contractions are both gentle, like no more than a 5 out of 10 intensity. They’ll still work this way, and you’ll reduce the chances that you’ll be sore the next day or, worse, pull a muscle.

    For example, in a toe-touch stretch: I reached for the floor, then I held the back of my ankles and contracted my hamstrings like I was trying to pull them away from my hands; then I reached for the floor again and this time used my abs, quads, and hip flexors to pull myself deeper into the stretch. Whaddaya know, now I could touch my entire fingers to the floor instead of my fingertips. The results were very similar to the toe-touching .

    I then did the same thing with a front split/kneeling lunge stretch. I am, you may recall, nowhere near being able to do a split. So I did 10 seconds of the stretch, then for 10 seconds I drove my front heel and my back knee into the ground, as if I were trying to stand back up. Then for the final step I used my leg muscles to pull myself deeper into the stretch. This one was strange: my hip flexors relaxed as expected, but my hamstrings just hurt. It was like they were saying “we’ve done enough already! Go easy on us!” So I eased up.

    Last one: a standing quad/hip flexor stretch. This is the one you see runners doing where they stand on one leg and hold the other heel near their butt. I did the stretch as usual for 10 seconds, then grabbed hold of my ankle and tried to pull my foot and knee forward (contracting my quads and hip flexors). Then I contracted my butt and hamstring to bring my heel farther back and–yep–I was able to easily touch my heel to my butt, where I hadn’t been able to do that in the first stretch. I took a video of this one, which demonstrates the technique pretty clearly (note that the video is 4x speed):

    It wasn’t until after I did this that my rabbit hole dives brought me to something called PAILs and RAILs (which stand for progressive angular isometric loading and regressive angular isometric loading). First you stretch passively, then you do a PAIL contraction, then you do a RAIL contraction. This tends to be a favorite technique from the kinds of folks I mentioned who seem to over-complicate their explanations, and I had been saving this to look into later. But then I saw somebody saying that PAILs and RAILs are the same thing as PNF, and my god, they’re right. Here’s stretching the same muscle group, except that they hold the initial passive stretch for two minutes instead of 10 seconds, and there’s a lot of extra stuff about pads and a bench and a stick and you stretch the whole side of your core, or whatever. Does that extra stuff help? Maybe. But the basic principles seem to be the same as in my standing stretch. 

    Why PNF stretching works

    Stretching isn’t just about how far your muscles can stretch; it’s also about how far your nervous system will let them stretch. Stretching techniques like PNF address the nervous system factor.

    The first body system we’re taking advantage of here is called autogenic inhibition. Muscles work by pulling on your bones, and the tissue that connects muscle to bone is called a tendon. Within this tendon are microscopic sensors called Golgi tendon organs. The traditional explanation is that when a muscle (say, one of the muscles that makes up your quadriceps) pulls too hard on its tendon, the GTOs tell your nervous system to ease up so you don’t pull the muscle off the bone.

    The actual story is probably a bit different, since you can trigger this phenomenon even with a gentle stretch (remember, we only need a 5/10 stretch here). But that’s why PNF has you contract the muscle you’re about to stretch. This makes your body want to relax that muscle. So you immediately go back into the stretch, and boom, you’re able to relax that muscle more.

    The second step takes advantage of a different mechanism, called reciprocal inhibition. Here, contracting one muscle tends to make the opposite muscle relax. For example, when you use your biceps to curl a dumbbell, your triceps have to relax and lengthen. So in this type of PNF stretching, after you use autogenic inhibition to get your quads to relax a bit, you then contract your hamstrings to get your quads to relax even more.

    There is research suggesting that a PNF stretching routine can be better for long-term flexibility than just doing static stretches. The dramatic increase in range-of-motion you get from a PNF session only lasts a few minutes, but if you keep doing it consistently, over weeks and months you should be able to get further and further into the stretch. 

    PNF stretching is usually described as something that a trainer does to an athlete; but I figured, why not use the same techniques on myself? With the above warning in mind, here’s how I adapted some of my usual stretches to take advantage of PNF techniques:

  • I held the stretch passively for about 10 seconds (ie, normal stretching).

  • I then did an isometric contraction of the muscle I’m trying to stretch, pushing that leg (or whatever) against my hand or an immovable object like the floor. This was also 10 seconds.

  • Then I used the opposite muscle to pull myself deeper into the stretch, and held that for about 20 seconds.

Try the Dynamic Glute Bridge Exercise!

As we grow older, our body undergoes natural processes that weaken it, making even basic tasks difficult and causing discomfort and frustration. However, there is a simple solution to make life easier in our later years - performing the dynamic bridge exercise for just 10 minutes a week using a single dumbbell. This exercise can strengthen a crucial muscle in the body without harming weaker areas that tend to deteriorate with age. 
 
What does the dynamic Glute bridge exercise do? 
 
The main purpose of this exercise is to maintain and strengthen the gluteal muscles, which play a particularly important role in performing our most basic actions, such as: walking, running, using the stairs and any activity that requires us to move our lower and upper body. Keeping your glutes strong and durable will help your body function well even as it gets older, and you should start this from a young age to ensure a solid foundation and continuity.

What are the advantages that make it particularly effective?

1. It works your gluteal muscles thoroughly - the dynamic bridge exercise is fully and directly focused on the gluteal muscles, which are considered among the strongest in the body and are located at the most important junction in it - between the upper and lower body. A study conducted in 2017 showed that hip lifting exercises (such as the bridge exercise) contribute in a better way to strengthening the gluteal muscles than exercises with the same purpose as squats or deadlifts (lifting a weight load).
 
2. When it comes to strengthening the muscles between the hips and waist, popular exercises such as squats, lunges, and deadlifts are effective but can put a lot of pressure on the lower back and knees, which can become more sensitive in old age. Neglecting or harming these areas can have negative consequences later on. However, the bridge exercise is a simple and safe way to strengthen the gluteal muscles without putting pressure on these sensitive points. 
 
3. Easy to perform anywhere - there is a wide variety of gluteal exercises, but not all of them allow you to do them anywhere you want and with very little equipment. One of the significant advantages of the bridge exercise lies not only in its effectiveness but also in its simplicity - it does not require too much of your area of ​​operation and only requires one dumbbell. Also, if you don't have weights, you can even perform it by using another object of reasonable weight, provided you can hold it firmly on your body.
 
4. Suitable for everyone - the bridge exercise is performed lying down and works on one targeted muscle group - the gluteal muscles only. This fact makes it an exercise that does not require extraordinary physical abilities or developed coordination skills between the different body parts. Therefore, it is considered an extremely simple exercise that is suitable for almost every person, regardless of age or level of physical fitness.


How do you perform this exercise?

1. To perform this exercise, lie on your back with your hands at your sides and your knees bent. Bring your feet towards your waist, ensuring that they are close enough by touching your heel next to your hand. This will help you maintain the correct angle of your knees. 
 
2. Next, place a dumbbell horizontally on your hip joints in a stable position and keep it there throughout the exercise. 
 
3. Contract your glutes and core muscles and press your heels into the ground. This will cause your pelvis to rise, forming a diagonal line from your head and neck to your knees. It is important to maintain a straight spine and avoid sinking your lower back throughout the movement. 
 
4. To perform the exercise, reach the top and take a pause before slowly lowering your hips back to the ground. Repeat this movement 15–20 times, taking a short rest between sets. It is recommended to do 2–3 sets of this exercise with a break between each set.

Recent Research Shows Dancing May Reverse Signs of Aging

As we start to get older, the signs of aging become increasingly apparent, but there are many ways to combat them, and dancing might just be the best one ! While some of these signs may only be aesthetic like the wrinkling of one's skin or the greying of one's hair, others can be far more disruptive. Old age may rear its weary head in the form of true physical discomfort, like weakened bones, loss of balance, memory and other forms of physical and mental impairment. 
These can be made worse by pre-existing or developing conditions like arthritis or Alzheimer's Disease. This study, conducted by a team of researchers in a University in Germany, has determined that you may be able to reduce the effects of aging through the art of dance. 
The Role of the Hippocampus...

One major observation that had been established prior to the study was the effects of aging on the hippocampus, the portion of the human brain that regulates emotions, memory, motor functions, and the central nervous system. However, it was also noted that despite the continuous damage that occurs to the hippocampus over time, it remains one of the few portions of the brain that continues to generate new neurons throughout the entirety of one’s lifespan. This ability of the hippocampus to continually form synaptic connections is termed as neuroplasticity.

Numerous previous studies looked into the possibility of physiological activities acting as mediators for neuroplasticity in the hippocampus. While studies on animals showed that any physical activity can be a mediator for the creation of neurons, the studies dealing with the human physiology focused specifically on the effects of aerobic fitness and training. Various studies delved into the connection between cardio-respiratory fitness and the volume of the hippocampus. While some studies noted a positive correlation between the two, others failed to find any correlation at all.
Moving Forward...
Keeping in mind the uncertainty surrounding this correlation between cardio-respiratory exercise and the improved condition of the hippocampus, this study took a step further. The hippocampus is a part of the brain that performs many functions for the body, which were divided into 5 specified sub-fields for the purpose of the study. These sub-fields included working memory and spatial relations, i.e., coordination and learning.
This team of researchers followed the lead of a previous study that noted the positive effects of dynamic balance training on the volume of gray matter in the hippocampus in healthy seniors. Dancing was, therefore, determined to be a possible viable form of exercise to reduce impairment caused to the hippocampus caused by aging, as it would stimulate the use of numerous sensory organs.
The Focus of the Study...


The study, conducted by experts from a variety of departments in the Otto von Guericke University, Magdeburg, Germany, was a comparative analysis of the effects of two major types of motor fitness: dancing and endurance training. A group of volunteers was selected, having an average age of 68 years. They were divided into two groups, one of which was assigned endurance fitness and the other to be instructed in dancing.
Weekly classes were held over 18 months. The endurance exercises included cycling and Nordic walking among others. The other group was instructed in a variety of dance forms like jazz, square, line, and Latin American dancing. Different routines were taught every few weeks, making an important part of the exercise the challenge to recall the steps. 

The Final Result...
Both forms of exercise were found to have positive effects on the hippocampus. The volunteers that participated in the dance showed a significant increase in memory and balance. When measuring hippocampus volumes, it was observed that there was an increase in 4 out 5 subfields, 1 in particular that the endurance fitness routine did not affect. While improvement in memory could be attributed to an increase in hippocampus volumes, no physical correlation could be found between the improvement in the hippocampus and the improved balance of the members of the dance group. 
While balance may not be directly related to the hippocampus, it is nonetheless a positive side effect of the practice of dancing. Dancing has the same benefits as cardio-respiratory and endurance exercises, as well as a few others in slowing down age-related impairments in elderly persons. The combination of music, movement, coordination, and memory has been seen to be extremely beneficial to the body and mind for anyone looking to live a healthy life.

Bi-annual MRIs helps high risk breast cancer patients

An MRI every six months could be far more effective in detecting breast cancer in younger women with a high-risk genetic profile than an annual mammogram, according to researchers.

The findings showed that undergoing a dynamic contrast-enhanced magnetic resonance imaging (DCE-MRI) every six months helped “downstage” aggressive breast cancer by finding small early lesions in women with high-risk mutations -- that are crucial to improving outcomes.

The DCE-MRI scans detected node-negative, invasive tumours less than one centimetre and performed especially well in young women with BRCA1 mutation - which increases the risk for aggressive subtypes of breast cancer.

“Mammograms remain important for most women. But for women at high risk who are getting a DCE-MRI every six months, annual mammograms could probably be eliminated,” said a Prof.

“For this group of younger women at significantly elevated risk, especially those with a BRCA1 mutation, we strongly support getting a DCE-MRI every six months,” the Dr. added. Between 2004 and December 2016, the researchers enrolled 305 women into a clinical trial with a lifetime breast cancer risk greater than 20 %, who were scheduled to undergo a clinical breast examination and a DCE-MRI scan every six months, and a digital mammogram every 12 months. 

The DCE-MRI curtailed the spread of the cancers to the lymph nodes as well as detected tumours smaller than a centimetre. “This study demonstrates, for the first time, that aggressive breast cancers can be caught early, without excessive recalls or biopsies,” the Dr. said. 

The researchers also suggested that all women should test for BRCA1 and BRCA2 at about age 30, regardless of personal or family history of cancer. that would detect mutations and help early action at preventing cancer.
